How this works

Baseline fluid needs are approximately 30-35 mL per kg of body weight per day for healthy adults. This covers metabolic water needs, insensible losses (respiration, skin evaporation), and normal urinary output. Activity, climate, diet composition, and certain supplements shift this requirement significantly.

The "8 glasses a day" guideline (roughly 64 oz) is not evidence-based and significantly underestimates needs for active or larger individuals while potentially overestimating for small, sedentary individuals. Actual needs vary by a factor of 2-3x across the population.

What counts toward your intake

All fluids count, including coffee and tea. Despite widespread belief, caffeine at normal consumption levels (up to about 400 mg/day) does not cause net dehydration; the diuretic effect is offset by the fluid volume consumed. However, above 400 mg/day, incremental fluid losses become meaningful. Food contributes roughly 20% of total water intake for a typical diet, more for diets high in fruits and vegetables.

Desert climate note: In hot, arid environments (like the Phoenix metro area), insensible losses through respiration and skin can increase 50-100% because low humidity accelerates evaporation. You may not feel sweaty, but you are losing water faster than in humid heat. Thirst is a lagging indicator in dry heat.
Overhydration is real. Hyponatremia (dangerously low sodium from drinking too much water) is more common than severe dehydration in endurance athletes. If you're drinking more than about 1 liter per hour during exercise, consider adding electrolytes. Clear urine is not always a sign of good hydration; it can also indicate excessive water intake diluting sodium.
