Fiber Diversity Score

Total fiber grams is the wrong target. Different gut bacteria eat different fibers, and this scores whether you feed all of them.

Count vegetables, fruit, legumes, whole grains, nuts, and seeds. A serving is about a cupped handful, half a cup cooked, or one piece of fruit.

Herbs and spices count. So does coffee. If you eat it occasionally but not most weeks, leave it unchecked; this measures your habitual pattern, not your best week.

How this works

Fiber is not one substance. It is a category label covering dozens of structurally distinct carbohydrates that differ in solubility, viscosity, fermentability, and, critically, in which bacteria can digest them. Inulin from onions feeds a different set of organisms than beta-glucan from oats, which feeds a different set than resistant starch from a cooled potato. A diet supplying 35 g of fiber entirely from whole wheat bread is not equivalent to 35 g spread across legumes, oats, berries, seeds, and tubers, even though a nutrition label cannot tell them apart.

This scores the second thing, which no other calculator does.

The 30 plants benchmark

The American Gut Project analyzed over 10,000 participants and found that the number of distinct plant species eaten per week predicted gut microbial diversity better than any dietary label. People eating more than 30 different plants per week had significantly more diverse microbiomes than those eating fewer than 10, and the effect held whether people identified as omnivore, vegetarian, or vegan. Species richness, not category, was doing the work.

Thirty sounds like a lot until you count properly. Herbs, spices, nuts, seeds, whole grains, coffee, tea, and every different variety of bean each count as one. A single pot of chili with beans, tomato, onion, garlic, pepper, cumin, oregano, and chili powder is eight.

The nine fiber classes

Class What it does
Inulin and FOSStrongly bifidogenic. The most studied prebiotic class, and the one most likely to cause gas when introduced quickly.
GOSGalacto-oligosaccharides from legumes. Bifidogenic, and the component responsible for the reputation beans have.
Resistant starchFerments in the distal colon where most fibers are already exhausted. The strongest butyrate producer, and butyrate is the primary fuel for colonocytes.
Beta-glucanViscous. Carries the FDA-authorized health claim for LDL cholesterol reduction at 3 g/day.
PectinGelling fiber from fruit. Slows gastric emptying, moderates the glucose response, feeds Faecalibacterium.
ArabinoxylanThe main fiber in cereal bran. Fermented slowly and steadily along the whole colon.
CellulosePoorly fermented, and that is the point. Adds bulk and speeds transit.
MucilageGel-forming fiber from chia, flax, psyllium, and okra. The most reliable class for both constipation and loose stool.
PolyphenolsNot fiber, but 90 to 95 percent reach the colon undigested and act prebiotically. Included because leaving them out misrepresents what plants deliver.

Why fermented foods are scored separately

A 2021 Stanford trial randomized adults to a high-fiber diet or a high-fermented-food diet for 17 weeks. The fermented food arm increased microbiota diversity and decreased 19 inflammatory markers. The high-fiber arm did not increase diversity over the trial period, and its inflammatory response depended on each participant's starting microbiome. The interpretation is not that fiber does not matter; it is that fiber feeds the organisms you already have, while fermented foods can introduce new ones. Doing both beats doing either.

What the score is and is not

It is a structured audit of dietary pattern. It is not a measure of your microbiome, which would require sequencing a stool sample, and it is not a health outcome. Two people with identical scores can have very different gut communities. The score is useful because the specific gaps it finds are actionable in a way that "eat more fiber" is not.

Go slowly if you are starting low. Jumping from 12 g to 40 g of fiber in a week produces gas, bloating, and cramping that make most people quit. Add roughly 5 g per week, increase fluid alongside it, and expect two to four weeks of adjustment as fermentation capacity catches up. If you have IBS, inulin and GOS are high-FODMAP and may be exactly the wrong place to start; low-FODMAP sources such as oats, chia, psyllium, kiwi, and firm bananas are better first steps, ideally with a dietitian.
Inflammatory bowel disease, strictures, and recent bowel surgery change this advice. During an active flare, or with a known stricture, high-fiber and high-residue intake can be harmful rather than helpful. Follow your gastroenterologist's guidance over any general recommendation.
